SKILL – Kipping

STRENGTH – Pause Back Squats

5 second pause in the bottom.  10 second pause at the top

Take 20 minutes and work up to a heavy single.

METCON – 21-15-9

Thrusters

Pullups

Run 400 after the first round, 200 after the second and 100 after the last round.

Level 1 – 95/65, Pullups

Level 2 – 75/55, pullups

Level 3 – 65/45, Run 200, 200 and 100

Level 4 – Dumbbell Thruster, Run 200, 100 and 100
